I have provided the following information for you from the book "Whole Food Facts" by Evelyn Roehl.

"The recommended daily allowance for folic acid in a preganant woman is about 400 micrograms per day. Lactating women need between 260 and 280 micrograms per day. Folic acid is found in many foods, however overcooking and discarding cooking water diminishes folic acid intake. Signs of folic acid deficiency may be anemia, irritability, confusion, memory impairment, and GI disturbances.

Foods that are high in folic acid are cantaloupe, eggs, fish, nuts, oranges and orange juice, organ meats such as kindeys and livers, salmon, soybeans, and vegetables that are green and orange in color (for instance broccoli, cabbage, celery, peas, sweet poatoes, and tomatoes). Leafy green vegetables and organ meats are going to be your two best sources."

Folic acid is really something you should take BEFORE pregnancy and it's not recommended to rely on diet alone. Is there a reason you prefer not to take an oral vitamin of some sort?
